Two Effective Approaches
Two ways to structure a bench workout routine work well. Pick based on how many days you can train and how much volume per muscle group you want.
Option 1: 4-Day Split (Body Part Focus)
● Day 1, Chest and Triceps: Flat dumbbell press, incline press, fly, bench dip, skull crusher
● Day 2, Back and Biceps: Chest-supported row, single-arm row, pullover, incline curl
● Day 3, Legs and Glutes: Bulgarian split squat, step-up, hip thrust
● Day 4, Shoulders and Core: Seated press, lateral raise, rear delt fly, decline sit-up, leg raise
Option 2: 3-Day Full-Body Bench Workout
● Day 1: Flat dumbbell press, single-arm row, seated press, Bulgarian split squat, sit-up
● Day 2: Incline press, chest-supported row, lateral raise, hip thrust, leg raise
● Day 3: Fly, pullover, rear delt fly, step-up, bench dip
Both work. The 4-day split lets you push higher volume per body part. The 3-day full-body version fits a busier schedule and trains everything more frequently.
Sets, Reps, and Rest
Three sets of 8-12 reps for most exercises. Two sets of 12-15 reps for isolation work like flies, lateral raises, and curls. Rest 60-90 seconds between sets for hypertrophy. 2-3 minutes for compound lifts.
